Intervals. Opinion varies about which ones, but at your level it probably doesn't matter. Keep it interesting by mixing them up, fartlek means speed play. Anything from 15s sprints to 20 mins at 10 mile TT pace is recommended depending on who you ask, and I'd suggest doing both, and some of the intermediate lengths too.

As currently i do sets of 3 minuites on the turbo, and a few others but could do with more 'ideas'. Sort of building some programme of different lengths and intensities.
