Flashing new firmware
Don't suppose you can recommend a firmware? (or know of an idiots guide)
Its rooted, but I haven't done anything with it for years other than allowing external USB sticks to mount when I first got it.

Not really, I've never had a Nexus 7 so not sure which is best.
First step would be to try flashing the latest, official firmware (if it's newer than yours). Second would be something custom, LineageOS is the obvious.
